How to Increase Height Naturally: What Science Says

How to Increase Height Naturally: What Science Says

  • By rehbar

Note: This article is written for informational purposes only. If you or your child has concerns about growth or height, consult a qualified doctor or paediatrician.

Millions of people search for ways to grow taller every year. The market for height-boosting supplements, gadgets, and exercises is enormous and mostly built on exaggerated claims. This article tells you what the science actually says, what genuinely works during your growing years, and what you can realistically do as an adult to look and feel taller.

The honest answer is nuanced. Yes, you can increase height naturally during childhood and adolescence. No, you cannot grow bone once your growth plates have closed. But there’s a meaningful middle ground that most articles skip: optimising what you actually have.

The Science of How Height Works

Before anything else, you need to understand the biology. Height is primarily determined by your genes and influenced by your environment during development.

According to molecular biologist Chao-Qiang Lai of the USDA Human Nutrition Research Center on Aging at Tufts University, about 60 to 80 percent of the difference in height between individuals is determined by genetic factors, whereas 20 to 40 percent can be attributed to environmental effects, mainly nutrition.

Your actual bone growth happens at structures called growth plates, also known as epiphyseal plates. Growth plates are areas of cartilage near the ends of long bones where new bone tissue forms during childhood and adolescence. These plates typically close between ages 14 and 16 for girls and 16 to 19 for boys, marking the end of natural height increase.

Once those plates close, no exercise, supplement, or stretching routine will make your bones longer. Full stop. Any product claiming otherwise is not being truthful with you.

That said, the 20 to 40 percent environmental window is genuinely meaningful. Before a person reaches 18 years of age, a range of environmental factors can affect how tall they become. If you’re a teenager or the parent of a growing child, the strategies below can help maximise that genetic potential. And if you’re an adult, there are real things you can do to appear noticeably taller without surgery.

For Children and Teenagers: What Actually Supports Height Growth

Get Enough Protein

Protein is the most impactful nutritional factor for height. A systematic review found that interventions with zinc, vitamin A, multiple micronutrients, and protein all had a significant impact on improving height during adolescence, with effect sizes for increases in linear growth ranging from 0.05 height-for-age z-scores for vitamin A up to 0.68 for protein. That gap is significant, protein stood out clearly above the other nutrients.

Low protein intake can be detrimental for skeletal integrity by lowering both the production and action of insulin-like growth factor 1 (IGF-1), which enhances bone formation.

For growing children and teenagers, good daily protein sources include eggs, chicken, fish, lentils (dal), chickpeas, milk, yoghurt, and paneer. In Pakistan, daal chawal is actually a reasonable protein combination if eaten in adequate quantities. The problem is more often insufficient total intake rather than the wrong sources.

Prioritise Calcium and Vitamin D Together

Ninety-eight percent of the body’s calcium is found in bone. Childhood and adolescence are a critical window of opportunity to both elongate and build bone mass, with up to 90% of peak bone mass acquired by age 20.

Vitamin D is effectively a hormone that helps the body utilise calcium by increasing its absorption from food and helping deposit it into bones. Either too little or too much vitamin D can lead to bone problems in young children and increased fracture risk.

Calcium-rich foods accessible in Pakistan include milk, dahi (yoghurt), paneer, sesame seeds (til), leafy greens like palak, and fortified flour. Vitamin D is produced through sunlight exposure — Pakistan’s climate provides ample sun, but cultural practices like staying indoors or wearing full cover can limit synthesis. A daily walk in morning sunlight of 15 to 30 minutes is a practical way to maintain vitamin D levels.

A study published in the Journal of Clinical Endocrinology and Metabolism found that children with greater nighttime sleep duration showed a measurably higher rate of tall stature, with 28% of children getting at least 11.5 hours of sleep reaching tall stature, compared with 23.8% of those sleeping at most 9 hours.

Zinc and Other Micronutrients

Zinc deficiency is a recognised contributor to poor growth, particularly in South Asia. Interventions with zinc had a significant impact on improving height in adolescents. Foods rich in zinc include red meat, legumes, sesame seeds, pumpkin seeds, nuts, and whole grains.

Iron, iodine, and vitamin A also play supporting roles in overall development. Iodised salt covers iodine for most families. Vitamin A is found in eggs, dairy, and orange and yellow vegetables like carrots and pumpkin.

Sleep: The Most Underestimated Height Factor for Growing Children

70 to 80 percent of growth hormone is released during deep sleep, making adequate sleep a key factor in reaching genetic height potential.

Growth hormone stimulates the growth plates directly. When children and teenagers skimp on sleep, whether from late-night screen use, exam pressure, or irregular schedules — they reduce the time available for this critical hormonal release.

Children and adolescents should aim for 8 to 10 hours of quality sleep per night to support natural growth hormone production, which peaks during deep sleep phases.

Practically, this means a consistent sleep schedule matters as much as total hours. Going to sleep and waking at the same time each day supports deeper, more restorative sleep cycles. For children in Pakistan who stay up late watching TV or on phones, this is often the most overlooked and most actionable change their parents can make.

Exercise During the Growth Years

Exercise doesn’t directly cause bone elongation, but it creates the best possible environment for growth during the years when it’s biologically possible.

Exercise boosts growth hormone naturally, promotes bone health by applying moderate stress to bones, and improves blood flow to growth areas so nutrients are delivered more efficiently.

Sports like basketball, volleyball, and swimming are frequently mentioned for growing children. The reality is that almost any regular physical activity helps, because the key mechanisms are exercise-induced growth hormone release, bone loading, and overall metabolic health.

High-impact movements like box jumps and skipping rope enhance bone mineral content during developmental years. Basketball and volleyball incorporate natural jumping patterns that apply the kind of moderate skeletal loading that supports bone development.

Skipping rope is worth highlighting specifically for Pakistan’s context. It’s inexpensive, requires no equipment beyond a rope, and can be done in a small outdoor space. Fifteen to twenty minutes daily is sufficient.

What About Adults? The Honest Answer

For most people, height will not increase after age 18 to 20 due to the closure of the growth plates in bones. Exercises and techniques promising to increase your height as an adult are not supported by science.

That’s the reality, and it’s important to say it clearly, because the market is full of products and programmes claiming otherwise.

What adults genuinely can do is appear taller, sometimes by a meaningful amount. This isn’t a trick or a consolation prize. Posture-related height loss is real, and so is its correction.

How Adults Can Appear Taller: Posture and Spinal Health

Poor posture compresses the spine and makes most people look shorter than they actually are. Fixing your posture can instantly add 1 to 2 inches to your visible height.

You’re actually taller in the morning than at night. As the day goes on, gravity compresses the fluid-filled discs in your spine. You can lose up to 1 to 2 centimetres by bedtime. Much of this compression is linked to sitting for hours at a desk or looking down at a phone.

Stretching exercises for height growth can help adults appear taller by correcting postural problems such as forward head posture, rounded shoulders, and excessive spinal curvature. Regular practice of yoga, Pilates, and specific stretching routines may add a few inches to apparent height through postural improvements.

Exercises That Help Adults Stand Taller

These movements won’t grow bone. They will decompress your spine, strengthen your core, and correct alignment, all of which translate to a visibly taller, more upright posture.

Cat-Cow Stretch Start on hands and knees in a tabletop position. On an inhale, drop your belly down and lift your head and tailbone (cow). On an exhale, round your spine upward and tuck your chin (cat). Repeat 10 to 15 cycles. This gently mobilises the vertebrae and releases tension throughout the spine.

Cobra Pose Lie face down with palms flat near your shoulders. Press up, extending your arms and lifting your chest off the floor while keeping hips grounded. Hold for 20 to 30 seconds. This stretches the front of the body and strengthens the back, directly improving spinal alignment.

Bar Hanging Hanging from a bar temporarily decompresses your spine by allowing gravity to stretch the spaces between your vertebrae. Any height gains from hanging are temporary and disappear once you resume normal activities. For adults, hanging can help improve posture and spinal health, but it cannot alter bone length after growth plate closure.

Still, 20 to 30 seconds of hanging several times a day is a legitimate tool for spinal health and temporary disc decompression.

Wall Slides Stand with your back flat against a wall, feet slightly forward. Slide your arms up and down the wall while keeping your entire back and head in contact with the surface. This exercise re-trains your shoulder and neck positioning, which is the main driver of the “hunched” posture that steals visible height.

Plank A standard forearm or straight-arm plank held for 20 to 60 seconds builds the deep core muscles that support an upright spine throughout the day. Many people with poor posture simply have weak core muscles rather than any structural problem.

The Truth About Height Supplements

Pakistan’s markets and online stores are full of “height gain” supplements, powders, and herbal products making dramatic promises. Most have no credible evidence supporting them.

Most over-the-counter supplements that claim to increase height lack scientific backing. It’s better to get nutrients from food and consult a doctor before taking anything.

Genuine nutritional support for height during the growth years comes from whole food, not proprietary blends. Protein, calcium, vitamin D, and zinc from real food sources are what matter. If a child or teenager is eating well-rounded meals and still showing growth concerns, the correct next step is a paediatrician or endocrinologist not a supplement from a pharmacy shelf.

An X-ray can confirm whether growth plates are still open. A doctor can perform imaging tests like X-rays to determine whether your growth plates have fused, which marks the end of vertical growth. This is genuinely useful information if you’re unsure whether you still have growing room.

Height by Age: When Growth Typically Occurs

Note: Exact timing varies between individuals, and genetic background also influences when puberty begins.

FAQ

Can I grow taller after 18?
For most people, the answer is no, bone growth ends when the growth plates close, which typically happens between 16 and 19 for boys and 14 to 16 for girls. Some individuals may still have open growth plates at 18, but this can only be confirmed by an X-ray. Apparent height can be improved at any age through posture correction.

Does skipping rope increase height?
In growing children and teenagers whose growth plates are still open, skipping rope applies moderate loading to the bones and stimulates growth hormone release, which can support the growth process. It will not increase height in adults with closed growth plates.

Do height-gain supplements work?
The vast majority do not. Supplements that claim to increase height in adults have no credible scientific evidence. For growing children with nutritional gaps, targeted supplementation under medical guidance (for specific deficiencies like zinc or vitamin D) may help, but broad “height booster” products are not supported by research.

Does sleeping more make you taller?
Getting adequate sleep during childhood and adolescence supports growth hormone release, which directly stimulates the growth plates. Chronic sleep deprivation during growth years can impair this process. For adults, better sleep won’t increase height, but it supports overall health including bone maintenance.

Can poor posture make you shorter?
Yes. Slouching, forward head posture, and rounded shoulders can reduce your apparent height by 2 to 5 centimetres. Correcting posture through core strengthening, stretching, and conscious alignment can restore that visible height relatively quickly.

How can I look taller without growing?
Good posture is the most effective method. Beyond that: wearing well-fitted, monochromatic clothing (single colour from top to bottom creates a longer visual line), choosing shoes with some heel or platform, keeping a lean body composition, and wearing vertical patterns rather than horizontal ones all contribute to appearing taller.

The bottom line is this: if you’re still in your growth years, the most impactful things you can do are eat enough protein, get adequate calcium and vitamin D, sleep consistently for 8 to 10 hours, and be physically active. Those four habits won’t make you taller than your genes allow, but they’ll help you reach that ceiling rather than fall short of it. If you’re an adult, posture is your real lever. Work on it consistently and you may be surprised how much difference it makes.
